Before, During and After: A Practical Framework

  1. Before exercise: Arrive at your session already well hydrated rather than trying to catch up mid-workout — check that your urine is pale yellow beforehand.
  2. During exercise: For sessions over an hour, drink steadily rather than waiting until you feel thirsty, since thirst lags behind actual fluid loss during activity.
  3. After exercise: Replace fluids lost through sweat over the following hours, not all at once — steady rehydration is more comfortable and effective than a single large volume.

Fine-Tuning With a Sweat-Rate Check

Weigh yourself immediately before and after a training session (in similar clothing, having not urinated in between). Each kilogram of weight lost during exercise roughly corresponds to a litre of fluid lost through sweat — a useful personal calibration that goes beyond general estimates.

For intense or prolonged exercise, especially in heat, actual sweat loss can exceed general activity-level estimates by a meaningful margin. Athletes training seriously in hot conditions often benefit from this kind of individual check rather than relying on a generic multiplier alone.

Heat Compounds the Effect

Training in hot or humid conditions increases sweat rate independently of exercise intensity, which is why our calculator applies a separate climate adjustment on top of the activity adjustment. Combine intense training with a hot climate, and your fluid target can rise substantially above baseline — often by well over a litre a day.

What About Electrolytes?

Sweat carries sodium and other electrolytes along with water. For most moderate-duration training, replacing fluids and eating normally is sufficient.
